Omega 3 capsules in India: the real dose is on the back
A 1000 mg capsule may hold 300 mg of EPA and DHA. Read the back, eat the right fish, buy only what food can't cover.
Read EPA plus DHA per capsule, not the fish-oil weight on the front. A typical 1,000 mg fish oil capsule holds about 180 mg EPA and 120 mg DHA: 300 mg that counts. FAO recommends 250 mg a day for adults. Buying omega 3 capsules in India? Eat the right fish first. Let a capsule fill the gap.

Is 1000 mg fish oil the same as 1000 mg omega-3?
No. The big front number is the weight of oil. Your body wants two fatty acids inside it: EPA and DHA. The rest is other fat.
Why those two? DHA is especially concentrated in the retina and brain, per the US National Institutes of Health (NIH). Fish don't make EPA and DHA. Micro-algae do; fish store them, and you get them ready-made.
The NIH puts a typical 1,000 mg capsule at 180 mg EPA and 120 mg DHA. That is 30% of the oil. Doses vary widely. Only the back label tells you which one you hold.
How much EPA and DHA do you need a day?
The FAO expert consultation recommends 250 mg EPA plus DHA a day for adults. That is 1,750 mg a week. Pregnant and breastfeeding women: 300 mg a day, at least 200 mg of it DHA.
Ignore ratio marketing. FAO found too little evidence to set a separate minimum for EPA or DHA; eat both. Pregnancy is the one case where DHA gets its own floor.

India's Dietary Guidelines 2024 take the food route: about 200 g of marine fish a week, plus nuts, oilseeds, soya and methi seeds for plant omega-3.
Which Indian fish have the most omega-3?
The right fish beats most capsules. ICMR-NIN's food tables measured EPA and DHA in Indian fish. The gap between species is huge.

Hilsa, sardine and pomfret cover the week in one to three 100 g pieces. Rohu is good food but a weak omega-3 source. Catla, the other curry carp, carries five times more.
Cook it gently. ICMR-NIN favours steaming, boiling, grilling or baking over frying, and warns that repeatedly heated oil generates harmful oxidised compounds.
Are flaxseed and walnuts enough if you are vegetarian?
They give omega-3, but a different one. Alsi, walnuts and halim seeds carry ALA. Your body must convert ALA into EPA and DHA, and it does that poorly.

Your tadka adds some too. IFCT puts mustard oil at about 12% ALA.
Now the conversion. The NIH reports rates below 15%. A tracer study in young women found 21% of ALA became EPA and 9% became DHA. In six young men, the same team detected no new DHA over 21 days.
Keep eating alsi and walnuts; the Kitchen Kit stocks the seeds. ALA is the one omega-3 your body cannot make, so it matters in its own right. Just don't count it as DHA. Almonds, for all their good, carry almost none.
Eggs help a little: whole hen's egg carries 76 mg DHA per 100 g, per IFCT. Hilsa carries 15 times that. For DHA without fish or eggs, the route is algal oil, usually 100 to 300 mg DHA, per the NIH.
How to choose omega 3 capsules in India from the label
Turn the pack over. Run six checks. This is the method behind the one product on this page.
- Add EPA and DHA. That sum, in mg per capsule, is your dose. Ignore "triple strength" and the fish-oil weight.
- Check the serving. If the figures are per serving and a serving is two capsules, halve them.
- Find the FSSAI must-haves. A health supplement label must say HEALTH SUPPLEMENT and NOT FOR MEDICINAL USE, declare nutrient amounts, warn "Not to exceed the recommended daily usage", and list known side effects, contraindications and interactions. Missing lines are a red flag.
- Note the form, if stated. Triglyceride and free fatty acid forms absorb somewhat better than ethyl esters, per the NIH, but all forms raise blood EPA and DHA. Whatever the form, take it with a meal.
- Check the symbol. Fish oil is non-vegetarian: expect the brown triangle. Vegetarians need algal oil: look for the green circle.
- Distrust disease promises. FSSAI bars health supplement labels from claiming to prevent, treat or cure disease.
Why check one comes first: the listing for the capsule below leads with 1300 mg. Its own figures are 550 mg EPA and 350 mg DHA. Your dose: 900 mg, not 1,300.
To compare packs, price the dose, not the bottle: pack price ÷ (capsules in pack × EPA plus DHA mg per capsule) × 100. That is your cost per 100 mg. The lowest number wins, not the loudest front label.
Do you need an omega-3 capsule at all?
Run your week against the fish table first. A capsule makes sense when food can't close the gap:
- You eat no fish. Seeds give ALA, not much DHA.
- You eat fish rarely, or mostly rohu. You are likely well short of 1,750 mg a week.
- You are vegetarian and want DHA. Look at algal oil, not fish oil.
Who should ask a doctor before taking fish oil?
- Anyone on warfarin or another blood thinner. Fish oil can have antiplatelet effects at high doses and may raise INR with warfarin. Prescription omega-3 labels advise periodic INR checks for people on anticoagulants.
- Anyone with surgery or a dental procedure coming up. Tell your surgeon you take it. Follow their instruction on when to stop.
- Pregnant or breastfeeding women. Needs rise to 300 mg a day with 200 mg DHA. Let your obstetrician pick the source. If you eat fish, choose lower-mercury options such as sardines.
- Anyone with a heart-rhythm condition, or already prescribed omega-3. A 2021 meta-analysis of seven heart trials, 81,210 adults averaging 65 years, linked omega-3 supplements to a 25% higher risk of atrial fibrillation, and a higher risk above 1 g a day. One concentrated capsule comes close to that.
- Anyone with a fish or seafood allergy. Ask an allergist first.
- Children. Ask a paediatrician. FSSAI frames health supplements for people above five.
Side effects are usually mild: unpleasant taste, bad breath, heartburn, nausea, stomach upset, loose stools, headache, smelly sweat.
When is the best time to take omega-3 capsules?
With a meal that contains fat: dal with tadka, a curry lunch, dinner. Not with chai on an empty stomach.
The fat on the plate is what counts. In a 1988 study in men, EPA absorption from fish-oil triglycerides rose from 69% to 90% with a high-fat meal instead of a low-fat one. For the ethyl-ester form, absorption tripled, to about 60%.
Keep the bottle shut, cool and out of sunlight, and follow the pack's storage line. A capsule that smells sharply rancid has turned. Don't swallow it.
Questions people ask
Can I take omega-3 capsules every day?
Yes, within the label's dose. The US FDA has concluded that supplements giving up to 5 g of EPA and DHA a day are safe when used as recommended, and FAO sets the upper end at 2 g. A typical capsule sits well below both. On a blood thinner, or with a heart-rhythm condition, ask your doctor first.
Is fish oil the same as omega-3?
No. Fish oil is the whole oil; EPA and DHA are the omega-3s inside it. A typical 1,000 mg fish oil capsule holds about 300 mg of them. Read EPA and DHA on the back label.
Do fish oil capsules contain mercury?
The NIH's Office of Dietary Supplements reports that omega-3 supplements have not been found to contain methylmercury, because processing and purification remove it. Whole fish is different, so pregnant women are advised to pick lower-mercury fish such as sardines.
What is the best omega-3 source for vegetarians in India?
For ALA: alsi, walnuts and halim seeds. For DHA: algal oil, which usually provides 100 to 300 mg DHA. Plant ALA converts poorly; in one tracer study, young men made no detectable DHA from it.
