Does rice cause weight gain? The katori decides, not the grain
Rice didn't add the kilos. Unmeasured katoris did. Here is the math, from ICMR-NIN data and controlled trials, to keep chawal and still lose fat.
Does rice cause weight gain? Not on its own. Weight gain comes from eating more energy than you burn, from any food. Rice becomes the problem when the katori is heaped, refilled and eaten with little dal or sabzi. A level medium katori of cooked white rice is roughly 175 kcal. Know that number, and rice fits a fat-loss plan.

Does rice cause weight gain, or does the portion?
The portion. In many Indian homes, rice is not a side. It is the meal. ICMR-NIN's 2024 Dietary Guidelines report that cereals supply 50–70% of daily energy in Indian diets. The recommended ceiling is 45%. That gap is about how much lands on the plate, not what the grain does inside you.
Your body does not count grains. It counts energy. In the DIETFITS trial, 609 adults followed a healthy low-fat or a healthy low-carb diet for 12 months. Average weight loss was 5.3 kg versus 6.0 kg, with no significant difference. Both groups reported eating about 500–600 kcal a day less than before.
Carbs were never the switch. The calorie gap was.
How many calories are in one katori of rice?
Katoris vary, so start with ICMR-NIN's standard household sizes. USDA puts cooked long-grain white rice at 130 kcal per 100 g, and one cup (237 ml) at 158 g. Scale that to the katoris in your kitchen:

Now run your lunch through it. Two level large katoris is about 620 kcal of rice before the dal arrives. One level medium katori is about 175. Same grain. Over 400 kcal apart, every day.
Smaller servings work even when they look small. In a lab trial with 30 adults, trimming the main-meal portion at lunch and dinner from 747 to 543 kcal cut the whole day's intake by 95 kcal. Trimming again to 339 kcal cut a further 210. Extra eating later did not cancel the cut.
Weigh once, then trust your katori
- Weigh the raw rice before it goes into the cooker.
- Weigh all the cooked rice that comes out. That is your ratio. Pressure cooker, open pot and drained rice all differ.
- Serve your usual katori the way you always do, and weigh it once on a kitchen scale.
- Use the raw figure: 356 kcal per 100 g for white rice (IFCT 2017). If 100 g raw became 300 g cooked, each 100 g cooked carries about 119 kcal.
Is rice worse than roti for weight loss?
Gram for gram, raw, they are close on energy. Roti wins on fibre and protein.

Atta carries four times the fibre per gram. That makes roti a good swap. It is not a free pass: a swap only helps if roti replaces rice. A full katori of rice plus two rotis is simply a bigger meal.
White, brown or parboiled: which rice is best for weight loss?
On calories, it is a draw. Here is ICMR-NIN's own data for the three rices on Indian shelves.

Brown and parboiled rice keep more fibre and thiamine. That is a real reason to choose them. Faster fat loss is not.
An Indian trial asked exactly this. In Chennai, 166 adults with a BMI of 23 or more ate parboiled brown rice or white rice at two meals a day, six days a week, for three months on each. Body weight did not differ significantly between the two. The colour changed. The scale did not.
Does the glycaemic index of rice matter?
Glycaemic index (GI) ranks how much a food's carbohydrate raises blood glucose over two hours, against pure glucose. It is usually measured on 50 g of available carbohydrate, eaten alone. It says nothing about calories, and nothing about how much you served.
In the international GI tables, boiled white rice averages 73 and boiled brown rice 68. A small gap. Variety matters more than colour: some high-amylose and parboiled rices test at 50 or below, while some jasmine and low-amylose parboiled samples test above 85.
The plate matters too. In ICMR-NIN's tests, plain rice scored 78 and curd rice 65. Dals and pulses, eaten alone, scored 38 to 44. Rice rarely arrives alone in an Indian meal.
Idli, dosa and lemon rice still count
Idli and dosa batter is mostly rice. ICMR-NIN's tests put plain dosa and lemon rice at 79, and idli with sambar at 69. Count them as rice meals.
Does cooling rice reduce calories?
Cooling cooked rice turns a little of its starch into resistant starch, which your gut digests less. The effect is real. It is also small.
In an Indonesian trial, freshly cooked white rice held 0.64 g of resistant starch per 100 g. Chilled for 24 hours at 4°C and reheated, it held 1.65 g. In 15 adults, the reheated rice gave a lower glucose response. One Indian rice in the international tables dropped from a GI of 72 to 53 after 16–20 hours in the fridge and reheating.
About one extra gram of resistant starch per 100 g will not move the scale. The viral 'half the calories' coconut-oil trick came from a 2015 presentation at an American Chemical Society meeting. Its 50–60% figure was a lab projection, made before any human testing.
If you like leftover rice, store it safely. ICMR-NIN warns that cooked food kept warm for hours, rice included, lets bacteria grow. Refrigerate it in a lidded box. Reheat it thoroughly.
Is eating rice at night bad for weight loss?
A katori at 9 pm carries the same calories as a katori at 1 pm. Timing still plays a small part. In a tightly controlled 2022 crossover trial at Brigham and Women's Hospital, eating the same meals later in the day increased hunger and lowered energy expenditure while awake.
ICMR-NIN's reference menus already lean this way. They give dinner less cereal than lunch: 80 g raw at dinner against 100 g at lunch for a sedentary man, 60 g against 80 g for a sedentary woman. Make dinner the smaller rice meal, and eat it earlier when you can.
How much rice can you eat and still lose weight?
There is no universal katori count. There is a method, and ICMR-NIN sets its limits.
- Cap cereals. No more than 45% of daily calories from cereals and millets, with at least half of them whole grains.
- Start from the reference plate. For a sedentary adult at a healthy weight, ICMR-NIN's sample day puts 80–100 g of raw cereal at lunch and 60–80 g at dinner. If it is all white rice, 80 g raw is about 285 kcal.
- Keep the deficit modest. The guidelines describe typical fat-loss diets as 500–750 kcal a day below needs, never under 1,000 kcal a day in total, and call half a kilo a week safe.
- Pair rice with pulses. ICMR-NIN recommends a cereal-to-pulse ratio of 3:1 to 5:1. More vegetarian protein beyond paneer.
Your own katori count sits inside those limits. It moves with your weight, your activity and the daily number you eat to. Without that number, every portion is a guess.
Keep rice, lose fat: home, tiffin and canteen rules
- Rice takes a quarter of the plate. Most portion-control plates studied give half to vegetables, a quarter to protein and a quarter to carbohydrate.
- Serve once. Leave the rice pot in the kitchen. At the canteen thali, skip the refill.
- Dal and curd at full size. They add to your daily protein. Let them fill the second katori, not more rice.
- Pack the tiffin level. Pressed rice looks like one katori and weighs more.
- Smaller rice at dinner. Lunch gets the bigger share.
- Choose the grain you enjoy. Parboiled or brown adds fibre and thiamine. Measure it like any other rice.
Questions people ask
Can I eat rice every day and still lose weight?
Yes. ICMR-NIN's own sample menus build lunch and dinner around a measured portion of cereal, and rice counts. Fat loss follows your total daily calories, not the removal of one grain. Measure the katori and keep dal, sabzi and curd generous.
How many calories are in 1 katori of cooked rice?
It depends on the katori. ICMR-NIN's medium katori holds 200 ml. Level-filled with cooked white rice, that is roughly 133 g and about 175 kcal, using USDA values. Pressed or heaped, it holds more, so weigh yours once.
Is basmati rice better for weight loss?
Not on calories. In the international GI tables, boiled white basmati averaged 57 across six studies, against 73 for boiled white rice, but single samples ranged from 43 to 69. IFCT 2017 has no separate basmati entry. Count it like any white rice and weigh the portion.
Should I stop eating rice at dinner?
You don't need to. Rice at night has the same calories as rice at lunch. A smaller, earlier dinner may help: ICMR-NIN's menus give dinner less cereal than lunch, and a controlled trial found that eating late raised hunger.
