3 exercises to build muscle, and how to progress each one

One pull, one squat, one press: the minimum a 2021 review names. Here is each lift at home or in a basic gym, and the ladder to climb.

3 exercises to build muscle: the pull-up, the Bulgarian split squat and the dumbbell press. One pull, one squat, one push. A 2021 review of time-efficient training set this same minimum. Train them 2–3 days a week, 6–15 reps a set, stopping 1–2 reps short of failure. Add reps, then load.

Why do these 3 exercises to build muscle work?

Muscle responds to hard sets, repeated weekly, made a little harder over time. The American College of Sports Medicine's 2026 position stand drew on 137 systematic reviews, more than 30,000 people. Growth rose with weekly sets: 10 or more per muscle beat fewer. Loads from 30% to 100% of a one-rep max built similar muscle. Equipment type did not consistently change outcomes.

Compound lifts make each set count: one set of pull-ups loads the lats, biceps and upper back together.

So a 2021 Sports Medicine review on training with little time named this minimum: one squat or leg press, one upper-body pull, one upper-body push. Its floor: 4 sets a week per muscle group, in a 6–15 rep-max range.

India's own guidance sets the dose. ICMR-NIN's 2024 Dietary Guidelines for Indians ask adults to do muscle-strengthening exercise for all muscle groups on at least two days a week. WHO's 2020 guideline says the same.

Are 3 exercises enough to build muscle?

Enough to start. Enough to keep. Not everything.

What three lifts leave out: a hip hinge, the calves and the side of the shoulders. More time? Add Romanian deadlifts, calf raises and lateral raises.

Keeping muscle takes less. In a 2011 trial, adults aged 20–35 trained for 16 weeks, then kept their muscle for 32 weeks on a third, or even a ninth, of that dose. Adults aged 60–75 lost it on both doses: they need more.

How do you do a pull-up, or build up to one?

  • Start from a dead hang: arms straight, ribs down.
  • Pull your chest towards the bar until your chin clears it.
  • Lower in 2–3 seconds, all the way back to straight arms. ACSM found a full range of motion improved strength gains.

Grip is personal. A 2026 review of 23 EMG studies found lat activity broadly similar across pull-up grips. Pick the one your shoulders like.

We found no trial comparing these rungs head to head. Negatives still count: in ACSM's 2026 overview, lowering-only work built more muscle than lifting-only work.

Why a Bulgarian split squat instead of a back squat?

Load. Few homes have a barbell and rack. On one leg, a small load goes a long way. In an EMG study of nine trained men, a rear-foot-elevated split squat at half the back squat load drew similar activity from the front leg's glutes, quads and hamstrings.

Growth looks similar too. A 2025 meta-analysis of nine studies found no difference in muscle growth between one-limb and two-limb training; the authors call the evidence limited. Strength followed the pattern trained.

The cost is time: each leg trains separately, which is why the 2021 review prefers two-leg lifts. Own a barbell and rack? A back squat works too. In a five-week trial, academy rugby players gained similar squat strength from either lift.

  • Rear foot laces-down on a sofa edge, bed or stair, about knee height.
  • Front foot far enough forward that you drop straight down.
  • Torso tall. A slight forward lean is fine.
  • Front knee tracks over the middle toes.
  • Lower in 2–3 seconds until the back knee nears the floor. Drive up through the front foot.
  • Wobbly? Hold a door frame with one hand.

Rung 4 is for when the backpack is full and you have no heavier dumbbells yet.

Flat or incline: which dumbbell press builds the chest?

Start flat. In a bench press EMG study of 30 trained adults, the upper chest was most active at a 30° incline; the middle and lower chest, on a flat bench. Above 45°, the front shoulders took over.

Activity is not growth, a 2018 review warns. The growth data are thinner: in an eight-week trial in untrained men, incline pressing grew one upper-chest site more. Strength gains matched.

  • Shoulder blades pulled back and down, feet flat.
  • Dumbbells over your chest, wrists stacked over elbows.
  • Elbows about 45° from your body on the way down.
  • Lower in 2–3 seconds to a light stretch. Press up.

No dumbbells yet? Push-ups do the job. In an eight-week trial in young men, push-ups set to the same load as a light bench press built similar chest and triceps size, and similar bench strength.

Rungs 1–3 need no equipment. Rungs 4–6 are different tools, not a test you must pass.

How do you progress: sets, reps and tempo?

Use double progression:

  1. Pick a range: 6–10 on heavier days, 10–15 on lighter ones.
  2. Do 3 sets. End each with 1–2 clean reps left.
  3. Every set at the top of the range? Next session, add load or climb a rung.
  4. Short of it? Same load. Chase one more rep.
  5. Write down every top set.

Both halves work. In an eight-week trial of 43 trained lifters, adding reps at a fixed load built about the same leg muscle as adding load. That matters at home, where the backpack runs out before you do.

Skip the grind. A 2023 meta-analysis found no clear growth advantage for training to momentary failure over stopping short.

Tempo is a dial, not a secret. A 2015 meta-analysis found similar growth for reps lasting 0.5 to 8 seconds. Only very slow reps, over 10 seconds, looked worse. Lower in 2–3 seconds for control. Slow down further when a light load gets easy.

A sample week

Three sessions, a rest day between. Fit them around office hours: before work, or after sunset. In summer, train indoors. NDMA's heatwave advice: drink water often, even if not thirsty, and avoid strenuous activity when it is hot outside.

Loaded rungs use these ranges; bodyweight rungs chase their own target. On negatives, do 3–5 slow lowers a set. Two days free? Train Monday and Thursday, 4 sets of each lift.

Both weeks clear the review's floor of 4 weekly sets per muscle group. ACSM ties 10 or more to more growth: add a set when recovery allows.

Warm up with one light set of each lift; the 2021 review advises exercise-specific warm-ups. Short on time? Alternate pull-up and press sets: the same review found supersets roughly halve session time, volume intact. It advises against them for heavy free-weight lifts.

When to take an easier week

Deloads are common and under-researched. A 2023 consensus of expert coaches defined one as a planned drop in training stress to manage fatigue: opinion, not a trial. In a 2024 trial, a week off midway through nine weeks left leg muscle growth unchanged but trimmed strength gains. ACSM's 2026 overview found periodisation did not consistently change results.

Our default, not a proven rule: every eighth week, or any week life forces one, do the same lifts at about two-thirds of the load and half the sets. Then climb again.

What do you need to train at home?

  • A doorway pull-up bar. No-drill bars hook over the frame or brace inside it. Check the frame is solid wood or concrete, not hollow board. Pick a bar rated well above your weight plus any backpack. Test it with your feet near the floor first.
  • A backpack. Fill it with books, or 1 kg packets of atta or rice. A litre of water weighs about 1 kg. Stand on a bathroom scale with and without it to know the load.
  • Adjustable dumbbells, when the backpack runs out. Look for collars that lock tight and plates that don't rattle.
  • A split squat perch. A sofa edge, bed or bottom stair that does not slide.

Who should check with a doctor first?

See a doctor or physiotherapist before you start if you have shoulder, knee or back pain now, had recent surgery, or are pregnant. ICMR-NIN also advises a doctor's check first for people who have been inactive, people with heart disease, high blood pressure or diabetes, and adults over 40 starting vigorous exercise.

Next-day soreness is normal. Sharp pain during a rep is not: stop that lift and get it checked. ICMR-NIN lists shortness of breath, nausea, vomiting and headache as signs your body needs rest.

Questions people ask

Pull-ups or chin-ups: which is better?

Neither wins outright. In a 2010 EMG study of 25 adults, chin-ups (palms facing you) worked the biceps and chest harder, and pull-ups (palms away) the lower trapezius. The lats worked hard in both. Use the grip that sits well on your shoulders, or alternate.

How long until I can do my first pull-up?

We found no reliable timeline in the research. It depends on how strong you are for your body weight: in a 2003 study, the women who managed a pull-up after training had a higher strength-to-body-mass ratio. Climb one rung at a time and log every session.

Is the Bulgarian split squat hard on the knees?

In a 2021 lab study of 20 trained men, the split squat, like the back squat, was hip-dominant, and the knee moved through less range than in a back squat. That is mechanics, not a verdict on your knee. With knee pain, see a physiotherapist before you load it.

Can I train these three lifts every day?

You can, but more days alone add no growth. ACSM's 2026 overview found muscle growth was similar whether weekly training ran on one day or more than five, when total sets matched. Strength gained more from 2 or more sessions a week.
